- A compound exercise targeting the quads, glutes, hamstrings, and lower back.
- Romanian Deadlifts (4 sets x 8-12 reps)
- Another compound exercise, targeting the hamstrings, glutes, and lower back.
- Leg Press (4 sets x 10-15 reps)
- An additional compound exercise placing emphasis on the quads, glutes, and hamstrings.
- Walking Lunges (3 sets x 20 steps per leg)
- A great unilateral exercise targeting the quads, glutes, and hamstrings while also promoting balance and stability.
- Superset:
- A. Leg Extensions (3 sets x 12-15 reps)
- An isolation exercise targeting the quadriceps.
- B. Seated Leg Curls (3 sets x 12-15 reps)
- An isolation exercise targeting the hamstrings.
- A. Leg Extensions (3 sets x 12-15 reps)
- Calf Raises (4 sets x 15-20 reps)
- An isolation exercise targeting the calf muscles.
Cool-down (5-10 min):
Conclude your workout with a 5-10 minute cool-down by performing static stretches targeting your lower body. This will help reduce muscle soreness and maintain flexibility. Examples of static stretches include:
- Standing or seated hamstring stretch
- Quadriceps stretch
- Butterfly stretch
- Calf stretch
Notes:
- Rest for 60–90 seconds between sets, or as needed.
- Adjust weight according to your fitness level, always prioritizing form over heavy weights.
- High-intensity principles can be applied by increasing the weight used, shortening rest periods, or incorporating drop sets for the isolation exercises.
- When progressing this workout, aim to increase weight, vary rep ranges, or change the exercise order to challenge your legs and prevent plateaus.
